Tuesday (day 2)

Rowing (warm up exercise) for 10 minutes

9 sets of Ring Dip of 5 reps

9 sets of Farmer Carry with kettle bells of 5 reps

9 sets of L-Sit of 5 reps

9 sets of Bodyweight Squats of 5 reps

10 sets of Front Squat with weight of 10 reps

10 sets of Pull Ups of 10 reps

10 sets of Decline Parallette Push Ups of 10 reps

10 sets of Power Cleans of 10 reps

10 sets of Knees to Elbows of 10 reps

9 sets of Farmer Carry with kettle bells of 10 reps

Intervals using a row machine for 500 meters

 

Thursday (Day 4)

Rowing (warm up exercise) for 10 minutes

10 sets of Bodyweight squats of 10 reps

5 sets of ront squat with an Olympic bar with weights of 5 reps

10 sets of Push ups of 20 reps

 

Friday (Day 5)

Rowing (warm up exercise) for 10 minutes

5 rounds of Bear Crawls

5 rounds of Crab Walks

1 set of 7-Meter Fat Rope Climbs of 5 reps

1 set of Front Squats of 5 reps

1 set of Ball Slams of 5 reps

1 set of 15-Meter Rope Pulls  of 10 reps

1 set of Bench Press of 10 reps

1 set Ball Slams of 10 reps

1 set of Pull Ups of 15 reps

1 set of Dips Reps of 15 reps

1 set of Ball Slams of 15 reps

1 set of Resisted Fat Rope Pulls of 20 reps

1 set of Smashes of 20 reps

 

Saturday (Day 6)

Any sport/physical activity for cardio workout

 

Sunday (Day 7)

Rest day

  • For reflexes and explosiveness, prefer using your own body weight rather than artificial weights.
